What it is

Epicatechin is a flavanol, a subclass of flavonoid, present in cocoa, green tea, apples and grapes. Dark chocolate is the richest common dietary source, though content varies enormously with processing, since alkalisation destroys much of the flavanol content.

Supplements typically supply purified (-)-epicatechin or a standardised cocoa or green tea extract. Purity varies considerably across the market, and independent testing of sports nutrition products in this category has often found declared content overstated.

There is an important divide in the literature. Epicatechin as a cardiovascular research subject, usually studied as cocoa flavanols, is well established. Epicatechin as a muscle-building supplement is a much newer and thinner proposition. Marketing frequently borrows credibility from the former to support the latter.

How it works

The muscle-building rationale rests on myostatin, a protein that limits muscle growth, and follistatin, which inhibits myostatin. Preclinical work and a small human pilot reported that epicatechin reduced myostatin and increased follistatin, which would in principle release a brake on muscle growth.

The better-established mechanism is vascular. Epicatechin increases nitric oxide bioavailability through effects on endothelial nitric oxide synthase, supporting vasodilation and blood flow. This is the mechanism underpinning the authorised cocoa flavanol claim and the bulk of the credible human research.

Effects on mitochondrial biogenesis and capillary density have also been reported in animal models, which would be relevant to endurance capacity, though human confirmation is limited.

What the evidence shows

The cardiovascular evidence for cocoa flavanols is substantial, with numerous trials and meta-analyses reporting improvements in endothelial function and modest effects on blood pressure. This body of work is the reason an authorised claim exists in this area at all.

The myostatin evidence is far weaker. The frequently cited human finding comes from a very small pilot study without a control group, involving a handful of participants over a short period. Subsequent controlled trials in resistance-trained individuals have generally failed to demonstrate meaningful changes in strength or lean mass.

The reasonable conclusion is that epicatechin has real and well-evidenced vascular effects, and that its reputation as a muscle-building compound rests on preliminary data that later work has not supported. Anyone buying it for lean mass should understand that gap.

Dosing

Sports nutrition products commonly supply 150-300 mg daily of purified epicatechin, often split into two servings. This range derives from product convention rather than from dose-ranging trials. Cardiovascular research has typically used cocoa flavanol preparations delivering around 200 mg of cocoa flavanols daily, of which epicatechin is one component. Flavanol bioavailability is modest and plasma clearance relatively quick, which is the rationale for split dosing. Taking it with food is a reasonable practical step. Verify declared epicatechin content against a certificate of analysis given the documented variability in this category.

Safety and side effects

Epicatechin has extensive dietary exposure through cocoa, tea and fruit, and no significant safety signal has emerged at typical supplemental intakes. Reported effects are mild and infrequent, principally digestive upset and headache.

Because it widens blood vessels, take care if your blood pressure is being managed. Products supplying epicatechin as a green tea extract carry the separate considerations that apply to concentrated catechins.

Long-term data on isolated high-dose epicatechin is limited, as distinct from the substantial data on dietary flavanol intake.
