What it is

BCAAs are three of the nine essential amino acids: leucine, isoleucine and valine. They are grouped because they share a branched molecular structure and, unusually, because they are metabolised largely in skeletal muscle rather than the liver.

Supplements typically use a 2:1:1 ratio of leucine to isoleucine to valine, roughly reflecting their proportion in muscle tissue. Higher leucine ratios such as 4:1:1 and 8:1:1 have been marketed, but there is no good evidence they outperform 2:1:1, and they worsen the underlying imbalance problem.

BCAAs are the amino acid category whose reputation has changed most in recent years. They dominated sports nutrition for two decades, and improved research has substantially undermined the case for them as a standalone product.

How it works

The proposed mechanism runs through leucine's activation of mTORC1 and the initiation of muscle protein synthesis, with isoleucine and valine contributing to glucose uptake and to the amino acid pool.

The flaw is straightforward. Building muscle protein requires all the essential amino acids. Supplying three of nine triggers the signal to build but leaves six missing. The body responds by breaking down existing muscle protein to source them, which is close to self-defeating.

A separate proposed mechanism concerns central fatigue: BCAAs compete with tryptophan for transport into the brain, potentially reducing serotonin synthesis during endurance work. This is more plausible than the muscle-building rationale, but it is not what BCAAs are usually sold for.

What the evidence shows

Studies measuring muscle protein synthesis have found that BCAAs alone produce a substantially smaller response than whey protein containing the same amount of leucine. The missing amino acids are the limiting factor, exactly as the mechanism predicts.

Trials on muscle mass and strength in people already consuming adequate protein have generally found no benefit from added BCAAs. Reviews of the literature have been consistently unfavourable, and several prominent researchers have argued the case for BCAA supplementation in fed individuals is effectively closed.

Evidence for reduced muscle soreness is somewhat better, with several trials reporting modest reductions after damaging exercise. Where BCAAs may retain a role is training fasted, or in situations where total protein intake is genuinely low, but in both cases EAAs or whey would do the job better.

Dosing

Typical serving is 5-10 g at a 2:1:1 ratio, commonly taken around training. Trials reporting soreness benefits generally used doses in this range. The more useful advice is comparative. If total daily protein is adequate, roughly 1.6-2.2 g per kilogram of bodyweight, BCAAs add nothing. If you want an intra-workout amino acid product, EAAs cover all nine and cost little more. If you can tolerate whey, it outperforms both and is cheaper still. The defensible niche is narrow: fasted training where you want something in the system without calories from a full protein serving, and even there EAAs are the better choice.

Safety and side effects

BCAAs are well tolerated and are ordinary dietary components. Digestive discomfort is occasionally reported at higher doses, and unflavoured powder is notably bitter.

The amino acid competition point deserves attention. Large isolated BCAA doses reduce tryptophan and tyrosine transport into the brain. Some users report low mood or flatness with sustained heavy use, which is consistent with reduced availability of those neurotransmitter precursors, though it is not well characterised in trials.

Anyone who has been advised to restrict specific amino acids in their diet should avoid BCAA products entirely. Anyone taking regular medication should check before use.
